Hands, Wrists, & Elbows

  Prayer Press

 

With good posture, bring your palms together. Hold 30 seconds. Repeat 3 x.

Wrist Hinges

(2 parts)

Hold a club, bar, or lightly weight in your grip and hinge wrists up and down while keeping forearms relaxed. Move 10 x slow and with control. Then in a golf hold, hinge wrists 10x slow and with control.

Wrist Extension Stretch

 

Extend arm forward, palm down, and gently pull fingers down toward body. Hold 30 seconds. Repeat 3 x on each side.

 
 
 

Wrist Flexion Stretch

 

Extend one arm forward, palm up, and gently pull fingers up. 

Pronation/Supination

(2 parts)

With your elbows at your side, turn your palms up and then down.  10x

Then using a bar, rotate your wrists 10x. 

 
 

Shoulders

⭐ Retraction 

Standing at address and gently squeeze shoulder blades together without shrugging. Move 10 x slow and with control.

90/90 Shoulder Rotations

With elbow at shoulder height and bent 90°, rotate forearm up and down. Move 10 x slow and with control.

Arm Circles

Stand in address, circle arms up and down gently squeezing shoulder blades together without shrugging. Move 10 x on each side slow with control.

 
 
 

Wall Slides

Stand against wall and slide arms overhead while keeping elbows and wrists touching wall. Move up and down 10x slow with control.

Scapular Stretch

Pull arms gently across your body and into your chest. Hold 30 seconds. Repeat 3 x on each side.

⭐ Standing Sleeper Stretch

 In a 90-90 position, gently pull your hand towards the ground. Hold 30 seconds. Repeat 3 x on each side.

 
 
 

Thoracic Spine

⭐ Open Books

Lie on your side with knees bent and rotate your top arm across your body to open your chest. Repeat 15 x on each side.

⭐ Quadruped Thread the Needle 

On hands and knees, reach one arm under your body and rotate through your mid-back. Hold for 30 seconds. Repeat 3 x on each side. 

⭐ Seated Triangle

Seated in a chair, reach up and behind you. Let your head follow your hand. Hold for 30 seconds. Repeat 3 x on each side. 

 
 
 

Seated Thoracic Rotations

Cross arms over chest and rotate right and left while keeping hips stable.  Hold for 30 seconds. Repeat 3 x on each side. 

Half-Kneeling Rotational Reach

Kneel on one knee and rotate torso toward front leg while reaching arms outward. Hold for 30 seconds. Repeat 3 x on each side. 

Standing Golf Posture Rotations

Assume golf posture and rotate shoulders back and through without moving hips. Hold for 30 seconds. Repeat 3 x on each side. 

 
 
 

Pelvic Control & Dissociation

⭐ Posterior Pelvic Tilts

Lie on your back and gently flatten your low back into the floor by tilting your pelvis. Hold for 5 seconds in each position. Repeat 10x.

⭐ Low Trunk Pelvic Rotations

Lie on your back and gently rock your knees side to side, you can add an opposite head turn. Hold for 5 seconds. Repeat 10 x on each side.

Quadruped Pelvic Clocks

On hands and knees, slowly move your pelvis in small circular motions. Rotate in figure 8 motion. Repeat 10x of the circles and 10 figure 8 motions in each direction.

 
 
 

Standing Pelvic Turns

Stand upright and rotate hips while keeping rib cage still. Repeat 10x.

Split-Stance Pelvic Shift

Assume golf stance and shift pelvis forward toward lead side without moving shoulders. Repeat 10 x.

 
 

Hips

⭐ Half-Kneeling Hip Internal and External Rotation Stretch

Kneel on one knee and gently rotate your front leg inward while keeping your torso upright. Then rotation away from your front leg moving outward while keeping your torso upright. Repeat 10 x on each side.

⭐ Seated Internal Rotation Stretch

Sit with both knees bent at 90 degrees and  lift one foot up and bring it in as far as you can, then move it out as far as you can trying to keep your knee towards the ceiling. Hold for 30 seconds. Repeat 3 x on each side. 

⭐Seated External Rotation Stretch

Cross one ankle over opposite knee and gently pull the leg forward. Hold for 30 seconds. Repeat 3 x on each side. 

 

 

 
 
 

 ⭐Long Sit Hip Internal and External Rotation

 In 3 different trunk positions, rotate your toes in and out, rotating the hips. Repeat 10x in each trunk position.

Lateral Lunge Rock backs

Step wide to one side and shift your hips back while keeping the opposite leg straight. Hold for 30 seconds. Repeat 3 x on each side. 

Standing Hip CARs (Controlled Rotations)

 Stand on one leg and slowly circle the other leg through full hip range without arching your back. Repeat 15x on each side.

 
 
 

Ankle & Foot

⭐ Forward Knee Stretching

Stand facing a wall, keep your heel down, and gently drive your knee forward over your toes to mobilize ankle dorsiflexion. Hold for 30 seconds. Repeat 3 x on each side. 

 Lateral Weight Shifts

Stand in golf posture and slowly shift weight side to side, keeping feet grounded. Repeat 15x.

 

 Forwards and Backwards Weight Shifts

Stand on one leg and slowly rotate your torso right and left while maintaining balance. Repeat 15 x. 

 

 
 
 

Mid Foot Activation

Stand tall and gently lift your arch by pressing the outer edge of your foot and your big toe down. Then flatten the arch. Repeat 15x on each side.

Calf Stretch - Gastroc

Step one foot back, keep heel down, stretching the back calf. Hold for 30 seconds. Repeat 3 x on each side. 

Calf Stretch - Soleus

Lean against a wall, lift your toes toward your shins while keeping heels planted. Hold for 30 seconds. Repeat 3 x on each side. 

 
 
 

Sequencing Mobility Drills

Part One

Keep your head still rotation your mid back and retraction your shoulder blades. Repeat 10x. 

Part Two 

Keep your head still, rotate your mid back and pull the arms up to the trail side. Repeat 10x

Part Three

Keep you head still, hinge your wrists aligning your your movement into transition. Repeat 10x.

 
 
 

Part Four

Move through the kinematic sequence from the downswing to the follow through. Repeat 10x.  

Extend arm forward, palm down, and gently pull fingers down toward body. Hold 30 seconds. Repeat 3 x on each side.
